The science is boringly settled. The marketing just makes it complicated.

Strip away the supplements, the “metabolism hacks” and the diet tribalism, and what's left is a handful of mechanisms that have held up in controlled studies for decades. Here they are, in plain language.

01 · The law

It starts with one rule you can't argue with

Every gram of fat you gain or lose obeys the first law of thermodynamics: energy can't appear from nowhere or vanish — only change form.

Eat more energy than your body uses and the surplus gets stored, largely as fat. Eat less, and your body covers the gap by burning its own reserves. There is no known exception to this in humans — no food, no combination, no timing trick that lets you gain fat while in a real energy deficit.

In tightly controlled metabolic-ward studies — where every calorie eaten and burned is measured — body-fat change tracks energy balance with remarkable precision, largely regardless of which foods the calories come from.[1]

02 · Calories out

"Calories out" is four things — and the gym is the smallest

Most people picture "calories out" as exercise. It isn't. Your total daily energy expenditure (TDEE) is made of four parts, and workouts are usually the tiniest slice of the pie.

The energy just to keep you alive at rest — heart, brain, organs. Your biggest burn, and mostly fixed.

Everything you do that isn't exercise: walking, standing, chores, fidgeting. The most variable part — and why "just move more" quietly works.

The energy spent digesting what you eat. Protein costs the most to process — a small bonus for eating more of it.
Exercise~5–10%
Intentional training. Real and worth doing — but far smaller than the fitness industry implies.
Why "you can't out-train a bad diet"

The part of your burn you directly control at the gym is the smallest slice. It's far easier to eat 500 calories than to run them off — which is why the deficit is built in the kitchen.

03 · The diet wars

Why every diet is, underneath, the same diet

Low-carb, low-fat, keto, paleo, intermittent fasting — put them head-to-head and the same result keeps appearing. When calories and protein are matched, the differences between diets shrink to noise. What actually predicts who succeeds is adherence: the plan you can genuinely stick to.

What the research shows

A landmark randomised trial assigned hundreds of people to diets varying widely in carbs, fat and protein; two years on, average weight loss was similar across all of them — driven by how well people stuck with it, not the macros.[2] Reviews comparing popular named diets reach the same verdict.[3]

The best diet isn't the cleverest one. It's the one you'll still be doing next month.
04 · Water vs fat

Why the scale lies from day to day

Body weight and body fat are not the same measurement. A single day can swing a kilo or more from water alone: glycogen — your stored carbohydrate — holds roughly 3 grams of water per gram, and sodium shifts fluid within hours.

A salty meal, a hard workout, a carb-heavy day, the menstrual cycle — all move the number on the scale without touching a gram of fat. That's exactly why the weekly-average trend, not this morning's reading, is the honest signal of what's really happening.

The takeaway

Weigh in often, but judge yourself rarely. One data point is noise; the line through two weeks of them is signal.

05 · Adaptation

Yes, it adapts — no, it's not "starvation mode"

As you lose weight you do burn a little less. Part of that is simple — a smaller body costs less to run — and part is a modest adaptive dip beyond what size alone explains. This is real and measurable.

But it's a headwind, not a wall. Adaptation slows progress; it does not stop fat loss in a genuine deficit, and it certainly doesn't make you gain fat by eating too little. The popular "starvation mode" that supposedly stalls you at 1,200 calories has no support in controlled data.

What the research shows

Long-term follow-ups of extreme dieters — including contestants from "The Biggest Loser" — found lasting metabolic adaptation on the order of a few hundred calories a day. Meaningful, and worth respecting — but far smaller than the folklore implies.[4]

06 · Protein

Protein is the one macro that punches above its weight

In a deficit, your body can pull energy from muscle as well as fat. Two things bias it toward burning fat instead: eating enough protein, and giving your muscles a reason to stay — resistance training.

Higher-protein diets during weight loss consistently preserve more lean mass, so more of what you lose is fat. Protein is also the most filling macro and the most expensive to digest — which quietly makes the deficit easier to hold.

What the research shows

Evidence-based reviews recommend an elevated protein intake — roughly 1.6–2.4 g per kg of body weight — while dieting, to protect lean mass during a deficit.[5]

07 · The takeaway

Put it all together

Eat a little less than you burn. Get enough protein. Keep moving through the day, and lift something a couple of times a week. Judge progress by the weekly trend, not the daily scale. Everything else — the supplements, the timing hacks, the diet tribes — is optimisation at the margins.
