Macros That Matter on a Diet: Why Protein and Fibre Win
You don't need a perfect macro split to lose weight. You need enough protein and fibre. Here's why these two do the heavy lifting on any diet — and how much to aim for.
Macro tracking can get absurdly complicated — endless debates about the “perfect” carb-to-fat ratio. Here’s the freeing truth: once your calories are set, the ratio barely matters for weight loss. What does matter are two specific things — protein and fibre. Get those right and the rest mostly takes care of itself.
Calories decide weight. Protein and fibre decide how it feels.
Your calorie deficit determines whether you lose weight. But protein and fibre determine whether the diet is bearable — and whether you lose the right kind of weight. They’re the difference between “hungry and miserable” and “satisfied and on track.”
Protein: the most important macro on a diet
Protein earns its place for three reasons:
- It protects muscle. In a deficit your body can burn muscle alongside fat. Adequate protein (plus some resistance training) tells it to hold onto muscle, so the weight you lose is mostly fat — which is the entire point.
- It’s the most filling macro. Gram for gram, protein keeps you fuller for longer than carbs or fat. More fullness → easier deficit → better adherence.
- It costs the most to digest. Your body burns more calories processing protein than carbs or fat (a higher “thermic effect”). A small bonus, but a real one.
How much? A practical target is 1.6–2.2 g of protein per kg of body weight per day (roughly 0.7–1 g per pound). Think eggs, Greek yoghurt, chicken, fish, lean meat, tofu, legumes, protein powder.
Fibre: the most underrated
Fibre gets ignored, which is a shame, because on a diet it’s a quiet superpower:
- It fills you up with very few calories — high-fibre foods are bulky and slow to eat.
- It slows digestion, blunting hunger and steadying energy and blood sugar.
- It feeds your gut and keeps digestion regular (which also keeps the scale less erratic).
How much? Aim for 25–35 g per day. Vegetables, fruit, beans, lentils, oats, wholegrains and berries are your friends.
The simple framework
Forget chasing a perfect macro split. On any diet, in priority order:
- Hit your calorie target — this drives weight loss.
- Hit your protein target — this protects muscle and curbs hunger.
- Get enough fibre — this makes the whole thing feel easier.
- Fill the rest with carbs and fats however you prefer and enjoy.
That last point matters: the best split is the one you’ll stick to. Love carbs? Eat more carbs. Prefer fattier foods? That’s fine too. Once protein, fibre and calories are handled, the remainder is personal preference.
